Yes I am sure you are correct, 20-22 spm and high drag is not the most efficient settings. But it has been very good for my technique, i am still a fairly new rower. And actually my first couple of rows was with a much higher stroke rate, around 29, but with low power output. I have to agree with Lindsayh... I'm around 104KG and my 10K PB of 38:55.5 was done at DF 145 / 28 SPM. The higher SPM spreads out the load but requires you to do the work with less recovery time. You may need to work up to this with some uptempo sessions.
I suggest trying a 4 x 1500m @ DF 140 / 26 SPM / 1:59 to get started
Yesterday I did a 30 minute workout, where i tried fidling around with the drag, and upping the stroke rate.
I know it was a messy workout, and tonight I will try again and see if I can find a good balance. But I must say that the first 8 minutes where i kept a 25 SPM and around 1.53 pace, was much harder, and impossible for me to keep going.
