My favorite, but it hurts!<br><br>1500m warm up<br>2x1500m (1-easy: 1:55, 2-moderate-hard: 1:50) 30 sec rest<br>3x1000m (descending 1 to 3: 1:55, 1:50, 1:46) 30 sec rest<br>6x500m (descending 1 to 3: 1:54, 1:48, 1:43) 30 sec rest<br>1000m cool down<br><br>Francois (lwt 46)

"Wave", great to build strength and aerobic power!<br><br><br>As follows:<br><br>1. Warm-up (30 str. arms + 30 trunk & arms + 30 half slide + 30 complete stroke) x 3<br>2. 15' Steady state, 18-22 spm, 65-75% max. power.<br>3. Wave: (10 str. hard [90-100%] + 10 easy + 20 hard + 20 easy + 30 hard + 30 easy + 20 hard + 20 easy + 10 hard + 10 easy)<br>5. repeat the whole thing (except warm-up ) 2 or 3 times - no rest at all -, ending with 15' Steady state (to "clean" lactate).<br><br><br>AM<br>

1000m warmup, then harder 30 min row as main workout piece, then warmdown is my standard. Lately I have changed the 30 min row to the 10K. <br><br>Cheers,<br>Jazz
