It'd be nice if our more serious rowers came back to you on this topic. Izz probably will when he gets some time. I just use time rowed and watch my SPM and split times to make sure I'm not slacking. That first video of the very poor rowing form is a hoot! his hamstrings must ache when he's done!
On the other hand, it looks to me like the Washington crew team lean back way too much, but I don't profess to be a "form expert"; just comparing their form to the videos C2 has on the website.
When I row, I always watch the Split/500M rate, because I strive for speed. You can see my Season rates by clicking on the globe image over to the right under my avatar. My SPMs tend to start off in the low 20s and then slowly increase as my form deteriorates. I do check the calories burned periodically; tends to be about ~1,000 per hour give or take prior to adjusting for my weight. Lately I've been keeping the damper at 8 unless I am rowing for a PB, in which case I drop it to 5 or 6 for the longer distances and to 6 or 7 for the shorter distances. I row for about one hour five days per week; goal is 80KM per week.

It's completely optional, but it really does help to set a goal and see your progress towards it!
Does that mean the target is 100,000 for rowing, or does that mean you can do anything between 100k and 200k?

Good question!! I'm not sure WHAT that means! As far as I know, it's a team challenge and you just row as much as you are up for during the challenge. That can be 10k or if you're like our man David, a ga-jillion-billion k-meters... The goal I was talking about is strictly an arbitrary goal for each rower within our team that he or she uses for motivation. It should be a value that helps each rower to reach, but in a smart way. Also, they don't need to be set ahead of time -- you can wait and see how you feel. They show up like this in our challenge stat reports:

Sounds great, Adit! And no, that was David's real goal. He's our Superman of rowing. I think he actually topped 700k for that challenge. We just cheer him on as his boat speeds off into the distance!

For intervals, I use PaceBoat to keep me motivated and I watch my 500m splits on the monitor.
The sub-7 types on here probably have something of value to share.

I usually either race against a PM3 boat (that I set up at a pace I believe I can beat that day), or I set it for the composite screen where I can watch my split times & likely finishing time.
Other times, I hook up to my computer & RowPro, row against a previous row of mine, and watch how many of the 20 segments (each one is 5% of set-up row, so for a 5K, each line would equal 250m) on the screen I've completed, and how many meters I'm ahead or behind my pace boat.
These things help me pace myself better, and provide chewing gum for my mind.

I typically check the rankings of the distance/time that I am going to row, see what time/distance I need to row to jump ahead of the next guy or two, and then I sit on the rower and do it. Not a lot of science or technology involved in my method, except I might put together a playlist of songs that are particularly motivating. I find that good music helps.
