I usually do a long cool down after any workout, minimum 20 mins. and sometimes even 10k if the workout was a short sprinting session. But I do find it hard to do much after a long endurance session ie. hour or longer, I wonder if I should tack on another k or so after a hard hour.

Gerhard, the rest should actually be slightly less than the work time. I use 5 min. rest on the 2k's and 4 min. on the 1500's. I would tend to favour the idea of doing the full 4x at a consistent pace and then just trying to take off a couple of tenths/500m the next time until you meet that 1.08 goa...

Thanks for posting that picture, Nosmo. It was painful to look at in a concentration camp kind of way but it makes a skinny lightweight like me feel like going to the beach and kicking sand in people's faces. :lol: Or at least cylclists' faces.

I get that too d6 but only on my right knee because I have ligament damage there that allows my right leg to dip a bit when I lock it out. You should search the U.S. and U.K. websites for tips on proper technique, it may be just a minor problem with your leg drive as Bill has suggested.

Sometimes if I get the "tickly" throat and cough feeling and I cool down on the erg for a long time, say 30 minutes, I find I can kind of overcome the feeling and the cough becomes manageable. yoga and the indoor rower

As a not very flexible guy who is willing to try almost anything to improve his times, do you think there is any merit to doing yoga or anything else that might improve my flexibility? Is flexibility a big advantage beyond a certain point?

Be conservative your first time out. It will be a PB anyway. If you think you can probably hold 1:58 splits for example, start out at 2:00. If that feels comfortable for 30 minutes, you might be able to go down to 1:59s and 58s. When you're finished you will have a target to shoot for next time. Kirby
