I was thinking more along the lines of: Monday - 10, 000 meters, Tuesday - 500 meters x 10, Wednesday - 30:00 minutes, Thursday - 2,000 meters, Friday -5,000 meters, Saturday - 30 seconds on/30 seconds off x 20 for example.

Hmmm, you must be a beginner to recommend this. Advanced athletes would know it has to be a snatch grip overhead jump squat to get any real improvement.

In the meantime. Do snatch grip overhead squats to build up some overall body strength.

If the overhead squat isn't feasible, try this:

Day 1
Press
Squat
Pull from the deck, i.e. high pull, power clean, SLDL, DL

Day 2
Pullover, a Nautilus Pullover machine is best but using an E-Z curl bar while laying on a flat bench will do

Are you discounting the value of overhead squats because you don't/can't do them or that few, if any, rowers currently include them in their programs? The overhead squat (as a stand alone exercise) works more muscle tissue/muscle groups than any other exercise. If the trainee works towards doing an overhead squat for 15 reps (with a bar equalling bodyweight) a considerable amount of strength, usable strength, will have been obtained. By systemati...
