4x10 rate capped at 23 would be around 4-6s slower per 500 than your best open rate 6k.

Targeting Luke's WR is a lofty goal. But your 5k after no rowing at all is amazing. There will be gains to be made just from erging regularly. A 5k of 1:35 pace is a similar level as the HM WR, just for your reference. Get your 5k to that level and you can attempt to break the HM WR (and 10k, and 3...

Max cooling effect on the back, but as my (lower) back is also the most prone to injury and stiffness I don't want that, so I direct it diagonally from the front, avoiding the flywheel.

I know my slight arm bend at the catch comes from my lats, not from my biceps. My biceps never hurts or tires when rowing.

Travis Gardner proposes a UT2 which is not RPE 3/10.
More like 6/10.
A 8min 2k for a fit and muscular 24 year old is slow and indicates a technique deficiency. Probably underusing the big prime movers (legs, glutes) and overusing upper body.

P.S.: Look up Norwegian Threshold training for an approach which is more suited to rowing. Marius Bakken has posted on his website on it and also published a paper on it.
